• 10 minute jog warm up, dynamic stretching and strides
Workout:
Strength version
1600 @ One Hour race pace (OHRP)
1200 @ (OHRP) minus 10-15sec per mile
800 @ 1200 pace minus 10-15 seconds
400 @ 800 pace minus 10-15 seconds
200 @ 400 minus 10-15 secs
All with 2 mins rest
1200 @ (OHRP) minus 10-15sec per mile
800 @ 1200 pace minus 10-15 seconds
400 @ 800 pace minus 10-15 seconds
200 @ 400 minus 10-15 secs
All with 2 mins rest

Speed version
1600 @ 10-15 sec faster than (OHRP)
1200 @ 1600 pace minus 5-10 secs per mile
